How to squat step by step
1. Set the bar
High bar sits on the shelf of muscle at the top of your traps. It keeps your torso more upright, bends the knees more, and is the default for most lifters learning the movement. Low bar sits an inch or two lower, across the rear delts, and produces more forward lean and more hip drive — it usually lets you lift more, at the cost of a position that is harder to learn.
Pick one and stay with it long enough to get good at it. Alternating between them every few weeks means you are a beginner at both. Grip the bar as narrow as your shoulders comfortably allow, pull your elbows down and your upper back tight, and walk it out in two or three steps rather than five.
2. Take your stance
Somewhere between hip-width and shoulder-width, with toes turned out roughly 15 to 30 degrees. There is no universal correct number here — hip anatomy varies enough that the stance that feels powerful for one person feels wrong for the next. Find yours by squatting to the bottom without weight and adjusting until the position feels open rather than pinched.
3. Brace before you move
Take a big breath into your belly, not your chest, and tighten your midsection against it as if you are about to be pushed. Hold that pressure for the whole rep and breathe at the top, not at the bottom. A brace that leaks halfway down is the reason a lot of squats fold forward, and it is the single most common thing missing from a beginner's setup. 4. Descend
Sit down between your feet rather than backward onto a chair. Hips and knees bend together, knees travel forward and outward in line with your toes, and your whole foot stays in contact with the floor — big toe, little toe, heel. Control the way down instead of dropping into it; the bottom position should be something you arrive at, not something you land in.
5. Hit depth

6. Stand up
Drive the floor away and think about your chest and hips rising at the same rate. If your hips rise first and the bar stays put, the rep has already turned into a good-morning — that is fault number three below.
How low should you squat?
To parallel or a little below — meaning your hip crease drops below the top of your knee — for anyone whose mobility allows it. Below that, depth becomes a preference rather than a requirement: a deeper squat trains a longer range and is a genuinely good thing if you can hold your brace and your back position at the bottom, and a worthless thing if getting there costs you both.
Above that line, though, the trade-off is not real. A quarter squat is not a safer squat; it is a shorter one, done with more weight than the full range would allow, and it trains the range you are already strongest in. If depth is the problem, the fix is usually one of three things: ankles that will not let the knee travel forward (try a heel-elevated stance or lifting shoes), a stance too narrow for your hips (widen it and turn the toes out more), or simply loading before the position was learned (drop the weight and rebuild it).

Two notes worth reading twice. First, knees travelling past your toes is not on this list, because it is not a fault — it is what a squat does, and how far forward they go depends mostly on your proportions. The fault is the knee moving inward, which is a different thing entirely. Second, none of these are injury diagnoses. A rounded back or a caving knee is a technique problem to work on, not a medical event; if something hurts during or after squatting, that is a question for a clinician, not for a cue.
